Personal:

Der Hammer is a nick name I picked up from my German friends while living in Germany. My real name is David. 

 I have been running seriously since March 2007.  I started with a local running group called "Gilbert's Gazelles".  Before that I had run a couple 5k's (26:00's) and never run more than 3 miles at one time.  I have lost about 40 pounds in a little over 2 years. 

I am 45 years old, married and have 2 children, ages 5, girl, and 10, boy.  I try to keep my running from interfering with my family as much as possible, e.g. getting up at 5 am.  However, Saturdays are long run days and I don't come home until around 9 am or so.  I owe my family a debt of gratitude for allowing me to pursue this passion.

Nice easy 4 mile recovery @ 9:00 pace, last 2 at easy 8:20 pace, last 800m @ 6:50 pace. First 4 were pretty hard as I did a hill workout yesterday.  I am increasing my recovery runs from 5 to 6 miles.  I would like to keep my weekly mileage in the high 40's.  Marathon training begins June 7th so I am using this time to build up my base and work on speed.

Austin marathon today and I volunteered to pace a couple people from my running group.  Nice easy pace for me.  1 mile warm up followed by: first up was a 6 mile run through the Austin hills @ 8:45 pace, 1 mile run to other side of course, where I picked up someone else and paced her from 19 to the finish line.  Around a 9:00 minute pace.

Today was a nice 2.2 miles warm up to a gradual and long hill.  I did 6 hill repeats followed by 3 100 yard sprints up the steep part of the hill.  2.2 miles run back.

Ran 2.7 easy warm up and 1.6 cool down.  I went all out on the last 400m and paid the price.  I don't think I will be doing that again, but I wanted to see what I could do.  Therefore, I was not in any condition to run extra easy miles as a cool down.

What I have found amazing is how much the longer easy runs help.  My 7 easy miles yesterday was a struggle after going hard on Tuesday, but I was extremely fresh this morning.

Easy pace run around 8:24 overall pace.  I had to finish in under an hour in order to get back to work for a meeting.  So I went a little faster than my legs felt like. 

Today it was over 80 degrees and 90% humitiy - that is Austin in February.  I love it here in the winter because I never have to miss a day of outside running.  The flip side is that the summers are just brutal.  But this hot in February?  It's just crazy.

4 easy warm up followed by 4 miles tempo (did them at MGP) 7:10 average followed by 1 mile cool down. 

Legs are a bit fatigued due to the increased mileage of the last 3 weeks plus the hilly workout on Tuesday. 

I am really leaning towards ditching some of the group workouts as the risk vs. reward is too great.  I could also tell on Tuesday's 5th 1000m that my legs were tiring and I was not getting the maximum benefits. 

From now on if I think a workout will risk injury, e.g. too much speed, then I will opt for a steady state or tempo run instead.

Just to follow up on some of the stuff we discussed in email. If your marathon goal pace is 7:10s (this is a 3:07:30 btw) then your tempo pace should be more like 6:40-6:45ish. Your steady state runs should be probably in the 7:20-7:30 range and your aerobic base runs should be in the 7:30-7:45 range. There are some that might go a bit faster on the tempo suggestions and a bit slower and the aerobic suggestions. Just my personal opinion if the marathon is your goal race.

On a side note ... your 2009 Austin3M 1/2 M time was 40 seconds faster than my 1/2 M time in 2008, which I ran just before I switched over to my current plan, so I'd say that once you switch to the right training you should be able to break 3 hours within 12 months. That would be a pretty amazing improvement within 2 years from your 4:12 at Austin in 2008!

Dealing with severe shin splint pain in right leg.  Strangely enough, it has always been my left leg that gave me problems.  Suddenly the pain in the left leg went away last week and then the right one started to hurt.  I was able to run through my left leg pain, but this time around it hurts pretty bad.  I made it through 7.5 yesterday, but I woke up during the night and it hurt to walk. 

Today I did an hour spinning class and then an easy 2 on the indoor track.  I stopped running at 2 as it was still giving me trouble. 

I will most likely do another spinning class tomorrow and not run at all.

Well, I tried running Tuesday night and could not go 20 feet because of the pain in my shin area.  I did a couple of things: 1) I bought a compression sleave for the shin/calf area and wore it Tuesday night and all day yesterday, as well as during this morning's run., and 2) I went to our local running shoe expert and got fitted for new shoes.  As soon as she looked at my feet and stride I was told that the shoes that I had worn were wrong for me.  They did not have enough support.  The shoes are OK for once or twice as week and for speed work, but not everyday and not with the miles that I put on them.  She gave me the new Asics GT-2140's and they felt great right out of the box. 

The best news is that from not being able to run 2 days ago to running almost 5 miles this morning is huge.  Mind you, it was a very slow 5 miles.  There is a nice crushed granite trail by work. I plan on running another 3 - 4 easy during lunch.  Nice to be back running!

Added another 3.5 at lunch.  Still a bit sore but doable.  Nice and slow, adapting to the new shoes as well.

8 miles at 8:00 ish pace, last mile at 7:50.  Gradual decline out and incline back.  First mile was pretty slow as a bit sore from yesterday - lower back is acting up a bit.  Overall, though, feeling pretty good considering less than 2 weeks ago I was in so much pain that it felt like I would never be able to run again.  Also, 3-4 weeks ago I ran my easy runs around 8:30's - 8:50's.  Therefore, I am pretty happy to be running 7:50's to 8:10's.  Working to get 40 in this week all at easy base - running a 10k on Saturday.  I know I won't be setting any PRs, but I am ok with that.

I was not sure how I would do today as I have not done any speed work for about 5 weeks, have just ran base, and did not run for 10 days due to an injury.  Well, the weather this morning was perfect - starting temp was around 45 degrees and sunny.  The first 3 miles are hilly, and first mile is an gradual incline up Congress Ave towards the Capitol, followed by a steep incline up and around.  My plan was to run the first mile at my 1/2 marathon pace of 6:50, see how I felt, and pick it up from there.  That is just what I did.  I ran the first mile at 6:58 and ran negative splits until that last mile when I fell back a bit.  I finished under 42 minutes @ an overall 6:44 pace which is a PR from my last year 10K time of 45 + minutes.  Just to show how competetive Austin is, I finished in 244 place and 27th in my age group of 40-44!

Thanks, Burt. Yes, Austin has a huge running community and we have the University of Texas here as well. This race is also the largest 10K in Texas and people come in from all over. Last year my time would have got me around 150-160 place, must have been the great weather as to why there were so many fast times this year.

Wow - was I sore from Sunday's race.  I managed an amazing 11:11 my first mile!  Finshed around 8:30 pace.  I had another PT appointment this morning.  I learned a couple more great stretches - one for the hip flexors that is just awesome. 

My shin was just fine today during my easy run.  Hopefully that means  I am on the mend and good things are to come. 

Taking it easy this week with mileage as I want to do a 12 - 14 mile long run on Saturday but keep my weekly mileage just over 40.

Next week I will go for 45 and then 50 depending on how my body responds.  I have 8 weeks to work on my base before Chicago training begins - so I am in no big hurry to ramp up my mileage.

6.5 easy run this morning.  I had a breakthrough run on my long run this past Saturday.  My legs were feeling pretty sluggish until mile 6-7, and all of the sudden I felt really strong.  Something I have not felt for quite a few weeks.  This morning was another great run.  Maybe these base miles are finally beginning to pay off.  This will be week 5 since my injury.  The physical therapist that I saw said it could take a couple months for my legs to get used to running 6 days a week.  I figure I will put in another 45 miler this week.

The pace felt fine. I really don't have a problem with the breathing aspect - I never felt out of breath or anything. I looked at my Garmin at one point and it said 7:20 and I was fine. I backed down though. I worked on falling forward cue and it helped me keep focused.

Today I ran 6.5 miles, 1.76 warm up, 8:30 first mile, 7:50 next .75 miles, followed by 2 miles rolling down hills, 7:16 and 7:16 both miles, thought I was faster than that as when I kept checking my Garmin I would see 7:05 - 7:10.  Could have slowed down a bit on the slight incline stretches.  Turned around and ran back up 2.8 miles - 8:06, 7:55, and last .75 at 7:53.  Pretty good paces coming back up the hills.

I found that around 7:10 pace my breathing becomes labored.  Not overly so, but I can feel it, for sure.  It was also about 70 degrees this morning and 80% humidity. 

Focused on forming a circle with my hands on the down hills.  I performed this reasonably well.  It makes one focus on keeping the core engaged, and I feel that I already have a pretty good grasp on doing this during my runs.

OK, today I ran 10 miles.  The first 4.5 I ran base pace.  Last night I had some good quad soreness from the hills, but most of that was gone when I woke up.  But it still took a good mile to get warmed up.  Starting at mile 4.5 I started picking up the pace to a 7:25.  The stretch of road I took is an overall net decline going out and an overall net incline coming back.  Therefore,  I was somewhat fighting the incline on miles 5-8.  Sometimes I struggle to keep a steady and even pace, and I am still getting used to "feeling" the pace rather than looking at my garmin all the time.  Looking at my overall miles 7:25 seems like a good short term target.  My breathing was always under control, even at some points when I was running a 7:15 - 7:20.  My legs were a bit tired towards the end.  I am wondering if on longer runs such as this I need to eat some carbs before I got out to keep my energy up.  I almost took a gel with me but figured I did not have water and left it at home.  Next time I will drink some Cytomax before heading out and see if that helps keep my energy up.  Miles:  9:08, 8:05, 7:49, 7:53, 7:44, 7:34, 7:36, 7:34, 8:15, 7:55.

We got a bit of a break with the weather - it was somewhat cooler this morning. But this is Texas - so "cooler" has to be taken in context. Anyway, probably high 60's with 80% hunidity. I started out pretty fast, below 6:00 pace, slowed a bit - overall first mile was a 6:03 - a 1% grade decline to the 1/2 way point. Slowed a bit on the second mile - more mind games than anything else - overall 6:23 2nd mile. Picked it up comimg back towards the finish. 3rd mile was a 6:16 mile. I knew at the 3 mile marker I would not break 19, which was my goal. It read 18:53. Still, I picked it up here to beat my best of 19:37. So I Pr'd by 10 seconds. Aerobically I felt pretty good. Some more power in my legs, and getting through the mental barrier, with a bit cooler weather, and I feel I can break 19:00. I placed 50 out of 5,000 plus runners and 6th in my age group. I feel pretty good about today, no speed work and only base mileage for the last 2 months.  3 miles easy warm up and 3.4 miles easy cool down after the race.

I woke up a bit on the stiff side with quite a bit of hamstring soreness.  I debated running at all, but figured it was important to get the legs loosened up and the blood flowing.  I did 4 recovery miles.  I don't know the pace, but it was SLOW.  I felt much better after the run.

Went out without my Garmin this morning and did not have a route planned out.  I just ran a route that I had not done before, I went out for about 45 minutes, had some water and a Accelerade Gel,  and the came back.  My watch read 1:32:00 when I got home.  I felt good during the run but was done when it was over.  My glutes still have some lingering soreness.  I worked them over last night again with the foam roller.  I mapped out the route and came up with just a hair under 11 miles.  I think this is the longest run I have ever done midweek.

Base mileage run this morning.  Warm - 75 degrees and high humidity.  I ran 6 miles:  8:38, 7:53, 7:46, 7:55, 7:46, 7:48.  I felt pretty good the entire run.  Switched up shoes and ran in my Lunar Trainers - more responsive than the cushy Vomeros.  Focused on leaning forward, and at some points during the run "pulling the road."  I felt that the "pulling" cue helped keep up the pace.

2.5 miles warm up.  First hill repeat was 350m, so I had to adjust, i.e., move my starting point further away.  I think I ran the rest between 450 and 500m.  You don't realize how far 500m really is until you measure it out.  Anyway, the first 100m or so was a mild incline, and then the main hill started - mapmyrun.com shows 8% incline, and I think that is about right.  Last 50m leveled off.  I hit the main incline at 6:05 pace each repeat.  I was able to hold this pace pretty much the whole time up.  However, on repeat 5 I was at 10k pace - 6:45 - at the top.  I tried to double my rest time back down, and took about 45 seconds walking break before starting the next repeat.  1 mile cool down back home.  Good workout.

A bit over 10 miles today, first 4 base pace, followed by 4 @ 7:23, 7:22, 7:24, and 7:23. Base pace last 1.5 miles. This week was a big mileage week for me and I did hills yesterday. So my legs are looking forward to a day off tomorrow. Some pace today was at 7:10 and my carido felt fine. I hooked up with some other runners this morning and one of them paced me at 7:20 which helped a lot.

Good quality workout today.  I ran 7 miles: 8:17, 7:44, 7:30, 7:49, 7:38, 7:41 and 7:40. Overall average pace was 7:46 including the first mile.  The heat/humidity was affecting me - by the last 1/2 mile I was struggling to keep pace.  I need to dig out my heart rate monitor to see what my heart rate is at during these runs - I feel that my heart was working at maybe a 7:20 pace to keep up at 7:40 pace.  Trying hard to focus on falling forward and landing and taking off on ball of foot.

A good solid 10 miles today.  I discovered during a water stop that I had not started my Garmin somewhere along the way and was missing a couple miles of data.  I will have to enter my paces later as I don't have the watch with me.  I was pretty sore this morning, and it took a while to get warmed up.  First mile 9:17, 8:36, 8:28, 8:20, 8:25, 8:33, 8:30, 8:39, 8:43, 8:34. Had some Gu and water at mile 5 to get some electrolytes in me.  Focused on falling forward.

Good run this morning - it seemed a tad bit cooler out, at least the humidity seemed dialed down a bit.  Miles: 9:19, 8:01, 7:42, 7:40, 7:43, 7:46, 7:41, plus .5 mile cool down.  I am experiencing a very slight knee pain, which is something new to me.  I felt it for the first time yesterday.  Not sure what to make of it but I will be paying close attention to it.  I did not find my heart rate monitor strap.  I will look again tonight.  I have a V02Max/Hear rate/ Lactate Acid Threshold assessment this afternoon.

Great steady state run this morning.  Yesterday I felt completely sluggish and this morning it was a complete 180.  I really ran 9.5 miles but did not start my garmin until after the first 1/2 mile.  Overall pace: 7:30:  Splits:  8:00, 7:31, 7:27, 7:26, 7:29, 7:38, 7:35, 7:31, 7:25.  I felt this run was a good confidence booster.

Good workout.  I have not run fast miles since my 5k a few weeks back.  I used to be able to go out and run 6 mile repeats in the 6:20 - 6:30 range.  Today I just did 2 and they were slower.  It is taking a leap of faith here by sacrificing some of my speed that I used to have for higher mileage and running every day.  Hopefully it will all pay off come marathon day. :-)

I don't have high hopes for Saturday's 10k.  The weather is going to be even warmer this weekend.  Add that to my lack of speed workouts = slow.

I drove downtown this morning to run on Town Lake trail.  I also wore my Lunar Trainers.  Last night when I got my shoes ready I noticed that they did not have any inserts in them.  That means the last couple times I wore them I did so without inserts.  Anyway, they felt great (with inserts) and my legs felt good as well.  Will run in them again tomorrow and see how it goes.

Pretty good run this morning.  No lingering soreness or pain.  I think last weeks 30 miles and 3 days off helped.  Pain in upper glute that affected me over the weekend is almost completely gone.

Humidity starts to affect me between miles 3 - 4.  This would make sense as this is when my body is warmed up.  My breathing is not labored, but I can feel my heart working hard.

I wore some new shoes today, NB 800 Rs.  These are brand new and made specifically for midfoot runners.  I was skeptical at first, but had found some favorable reviews out there on the web.  I figured the worst that could happen was that I tried them on and if I had not liked them, I would have sent them back.  Anyway, the shoes felt great - nothing caused any discomfort during the run, not a bit of shin pain or anything.  They are fairly light and quite responsive.  I felt a much better transfer of energy as well.  Hopefully they will hold up well. 

Overall my legs are feeling great lately.  I have also been wearing recovery socks and find significant benefit from them, specifically, less muscle soreness and better recovery.

Very warm and muggy this morning.  The plan was to run a 10 mile progressive run - the weather is definitely taking 20 seconds or so off per mile pace.  I just could not seem to drop the pace like I wanted to and "got stuck" so to speak in the 7:50's.  It took a lot of effort to just drop the last mile down to 7:40 - somewhat frustrating.

I rode my motocycle to the neighborhood track this morning as I took a large pitcher of ice water with me.  It worked out great as I as able to take 30 second breaks in between repeats to towel off and cool down with the water. 

I took off down the road for a 2 mile out and back to warm up before the first repeat.

I had my auto lap feature turned off from Thursday. So I have no splits. The run was 14 miles of hills, the midpoint being what we call Mt Bonnel. It is really a huge hill with a 3 phase climb, and some good hills to get there.

Overall pace was 7:59 with warm up miles and hills. Overall pretty satisfied with the effort.

Today was a track workout with the goal of hitting several miles at MGP but with some recovery laps in between to compensate for the heat.

I ended up doing 15 * 600 m with 15 * 200 m recovery, so 600 m at MGP, 200 m recovery, and repeat, for a total of 12,000 m, or 7.45 miles.

Average pace of 600 m was 7:19.

Average pace of 200 m was 8:20's.

Overall combined pace was 7:38.

Well, today's workout was going to be cruise intervals 3 x 2 miles @ MGP with 1 mile in between.  After the first mile of MGP pace I felt pretty good, and decided if at 2 miles I could keep going, I would.  So I ended up changing the workout on the fly to 2 x 3 miles @ MGP with 2 warm up miles, 1 mile recovery in between the sets, and 3 miles slow pace back home. 

It was warm and I made a couple water/cool down stops @ mile 5 and mile 8.  Though I was spent when I got home, I felt pretty good during the MGP miles, though I though I was running them at 7:10 pace.  However, 7:15 pace is a 3:10 marathon and that is my ultimate goal.

Gentle rolling hills except for mile 8 which has a hill with a 17% incline and net gain of 240 feet over 1/2 mile.

Today was a 10 miler with the target of hitting the middle 6 in the 7:30's - 7:40's.  I tried to run by feel and not look at my watch so much. A good run but would have liked to have hit the 7:30's.  I am running another run like this on Thursday - I will try to hit 7:30's on that one.  Managed to run 8 at target pace instead of 6.

A warm one this morning.  The heat did not affect me until about mile 7.  I got just a touch of feeling sick to my stomach but it subsided.  I slowed it down a bit and took about a 5 minute rest/water break at mile 8 before finishing the run.  Still, quite pleased with the overall results. Warm and humid morning.

Today was the Mt. Bonnel run - course is hilly with the big hill of Mt. Bonnel of course.

Overall a pretty good pace - slowed down a bit up Mt. Bonnel and the mile after to recover.  5 water stops along the way.  I tried to run the last 4 at MGP but it was tough going out there with the heat and hills.  By the end I was pretty tired.

OK - so yesterday at the gym I did some calf work which resulted in sore calves this morning.  Not the smartest idea as I knew I had this workout today.  In retrospect I should have stuck to my 5 miles at the gym and gone home.  Second chance though was to call off today's workout but I decided to tough through it.  I dealt with the minor discompfort and got through today's run - how much it negatively impacted the final results I am not sure.  It did not help, I know that much.  And then on mile 2 of the last interval I landed wrong on a dip in the trail and further aggravated my right calf.  I am glad I have some easy miles lined up for the rest of the week - I will need them.

Workout went OK - I switched shoes at mile 7 and found that I ran faster in the Brooks.  After the first interval I could not imagine running another 4 - I was pretty beat with the heat and a bit sick to my stomach, but after a slow mile and some water I was ready to tackle it again.  I was doing well until near the end of mile 2 when I tweaked my calf - I ran the rest of the mile and took a short break to stretch it out before finishing out the final 2 miles of the interval.

Great run and nice speed. Don't worry about not hitting the 6:50's, you did work your calves yesterday which would make it harder to get a good toe off. You will hit them next time. You know you worked hard if you came close to losing you breakfast!

This was my first run over 14 miles and I did 18.  Some good hills between miles 4 and 7.  I ran with a group but the broke off at mile 7 so I had to run the rest alone.  By the last mile my heart rate was up there and I could feel the heat.  I wanted to try for the last 4 miles at MGP (7:15) but it was not in the cards today. 

We jumped into Barton Springs after the run.  This is a natural springs with a year round temp of 65 degrees.  Needless to say, it felt great. 

Overall it was a good run until the last 4 miles and I had to gut it out a bit to keep going.  Good practice for a marathon!

Overall pace was 7:49 - probably close to 7:45 without the warm up mile.

Warm and humid morning - what else is new?

 I was tempted to head downtown to the Town Lake trail for this workout.  I decided for more sleep time instead and stayed close to home.  I had my jug of ice water and a towel at my starting point and ran a series of out and backs.  This allowed be to get some water when needed.  This was a challenging workout - no doubt about it.  Though not easy I am definitely getting used to this type of pace.

2 miles easy warm up - 8:40s

4 x 2 miles at threshold pace with .5 miles recovery inbetween.  .75 mile cool down.

Warm, super humid this morning.

9.25 miles with 7 good sized hills of varying lenghts.  The goal of the workout was to attack the hills at 5 k pace.  I managed this on the first 2 hills.  The others the pace was not as fast.  I guess Tuesday's workout was harder on my body than I originally thought.  Additionally, my mind just was not completely into this workout either.  Let's just say it was an off day.  I did manage to get in some good hill work though.  I also aggravated a tendon in my lower left leg on Tuesday and I did not want to make that worse either.

Brutally warm today - it was 82 degrees at 5:45 am with something like 90% humidity. The heat index was probably around 90. One saving grace was that it was overcast. 20 mile long run today. 64 miles for the week and I could feel it. I took it a bit slower today due to heat, some soreness in my left shin, and the miles I put in this week. I tried to run some MGP miles around mile 10 - 11 (only managed 7:40's) but I was not doing so well. Several times in the late miles my heartrate was working harder than it should have been for the pace. A couple times I would catch a breeze and would feel a chill. If you feel a chill in 85 degree weather you know your body must be really hot. It was a tough day but I made it. Overall pace was in 8:20's. I guess if one follows conventional wisdom of 30 - 60 seconds slower than MGP it was an ok run. I would have been happy to have some better pace miles in there. Splits: 9:14, 8:29, 8:08, 8:18, 8:11, 8:33, 8:21, 8:33, 8:27, 8:11, 7:43, 7:48, 8:09, 8:16, 8:36, 8:14, 8:20, 8:40, 9:02, 7:56.

Those are very tough conditions. You have to factor in a considerable slow-down rate on account of the heat and humidity, which is why your heart rate was kickin in and the MGP miles were near impossible.

I tried out some melatonin last night as I am headed for Europe tomorrow.  I wanted to see if it would help me sleep.  I need to get as much sleep on the plane ride over as possible.  Anyway, it works.  I woke up 6 but did not get out of bed until 7 am.  Therefore, I had to run the indoor track at the gym during lunch.  The plan was for 7 miles with 3 faster paced miles.  I am running a 1/2 marathon on Sunday.  5 miles easy tomorrow, Saturday off.

I ran 5 @ around 8:00 pace and then 3 progressive miles: 6:50, 6:44, 6:35, with a half mile cool down.  No problems with the faster paced miles at all.  It's amazing what difference a climate controlled environment makes. :-)

I took Saturday off, as suggested.  I flew into Germany Saturday morning at 7:30 am with about 5 hours of sleep.  Well, the best sleep one can get in an airplane anyway.  We drove up to the Northern coast of Holland later that day. We had to catch a ferry to get to the main island, Texel. The drive up was about 3 hours.  I slept pretty well that night, getting up Sunday morning at 8:00 am
 
I did not really prepare for this race eating wise.  I made sure I had a good dinner and breakfast.  The race did not start until 12:30 pm.  I had to catch a ferry from the main  island to Vlieland and then catch a big truck like thing that went across the beach to get to the nearest road.  From there we caught a bus to town.  I say we because I ran into a group of Dutch runners from the main island.  During the ride over I learned that the course would not be flat, but instead a good portion would be run on the bike paths through the dunes that separate the beach from the main land.  These dunes were pretty good sized as well.  I knew at that point it would not be an easy run.
 
The hardest part was the wait until the race.  The start was at 12:30.  This was in order to allow all the runners coming from off of the island time to get there. 
At the beginning I took off with about 200-300 runners.  I got caught behind some slower runners and had to make my way around them - I probably lost 30 seconds or more overall gettting through this first quarter mile or so.  The first few miles went well.  It was warm - high 70's, but no humidity and a nice breeze.  This breeze would come in handy later on the last couple miles.  My plan was to stay close to 7:00 pace the first few miles and see how it went. 
 
I don't have my splits but will post later.  Most were around 7:01 - 7:08.  I was doing well and then we hit the dunes.  It was hard - I pushed the pace but the the temps were rising - the sun was full and there was no breeze here.  It was long too - with no crowd support and after I passed quite a few runners - I was pretty much all alone.  From that point of view the race was a good mental test.
 
We got out of the dunes with about 7km left.  The last 3 miles were realy tough.  This is what worried me the most - by mile 12 my legs were dead.  I was holding on to a 7:20 pace - at mile 12.  I was trying to survive at this point.  The last 1/2 mile was the town with crowds out.  This helped a lot.  I was able to pick it up - running about a 6:30 - 6:40 pace to the finish..  I could not go any faster at this point.
 
My final time was 1:32:20 - something like a 7:03 pace overall.  I was hoping to break 1:30 with all the training I have been doing.  It was not in the cards this time around. 
I am somewhat disappointed.  I also really irritated my knee-shin - the part that has been bothering me.  Again, I did not feel it during the race.  But once I stopped running the pain kicked in.  I plan on taking a couple days off.  I need a mental and physical break at this point.

One heck of a run. All that traveling prior to a race doesn't give you much of a chance to loosen up. Given the conditions you ran in you shouldn't be upset about your time. I'm sure that your time equates to a sub 1:29 on a flat course with favorable weather conditions.

I'm with Lyman on this one David. The facts are pretty straight foward. Recent travel across numerous time zones, bad sleep 2 nights before the race (the night that really counts), not the greatest fuel intake, long wait to get to the course and a tough "dune section". I also believe on a standard (not even necessarily flat) race you'd have been 1:29:00.

I saw a sports Dr. today and she worked on my knee and glut areas.  Her analysis is that my pelvis is out of balance which is causing the problems.  IT band tightness is also contributing to the knee soreness, and the glute is from very tight back muscles.  They also hooked my back up for some elctro therapy, and used sonic waves on my IT band.  She prescribed foam roller and stretching 3 times a day.  I will see her again on Wednesday.  She also suggested to keep running.

I tried running around the indoor track at the gym.  I managed 1.2 miles before it became to uncomfortable to continue.  I went over to the eliptical but that caused the glut to hurt, as so did the recumbent bike.  I ended up in the pool.

50 minutes of aerobic exercise with HR between 135 and 145. 

This is not a good place to be at this time in training - only 7 weeks until the marathon!  Hopefully I will recover in time to resume training.  I ran a hard 1/2 in 1:32 so if all goes well I should have the fitness to BQ (3:20) at Chicago.  I already bought my plane ticket and room, so I will be out some $$ if I can't make it.

Went to the Y and did some work on a foam roller.  Swam laps for 60 minutes non-stop.  Swimming laps for an hour is about as exciting as watching paint dry. :-)

I happend upon this machine (woman not included) at the Y - I did 65 minutes - 60 at 140 - 150 heart rate, 5 minutes cool down.  Excellent workout and did not adversley affect my injuries.

60 minutes on the SciFit machine.  The exercise further irritated my injuries.  I am going to take a couple days of complete rest.  I saw the sports chiro at 4pm and I have some serious back problems - extremely tight - which is causing the other problems.  She worked on my right side and my left hamstring was being affected.  She ordered a full set of lumbar x-rays to rule out any disc problems.

 I also say a medical Dr. who prescribed 4 weeks of PT.  I am trying to get in to PT this week, but the person I want is highly sought after and booked up.  Hopefully I will get a cancellation.

I would say my glut is about 98% today.  My knee is probably 90% - there is still some puffiness that I need to ask the PT about.  Also have some shin splint pain as well.  If I was a wise man I would take another solid few days off before running.

I finally met with the running PT today.  The diagnosis is that my hip muscles are a bit weak.  This causes my left side hip to move up and down while running.  And this puts strain on the IT band and left side of the knee.  Over time and miles this caused the problems that I have.  I am allowed to run on the eliptical tomorrow starting at 20 minutes and adding 5 minutes each day as long as it is pain free.  Next Tuesday I will run on the treadmill with a harness at the PT.  At least 2 more weeks of no running. 

I also have 2 hip strenghtening exercises that I have to 2 twice a day.

PT visit today.  I spent over 90 minutes there.  He manipulated some tendons again.  We did some body weight one leg squats, clam shells, and other exercises.  I ran 20 minutes on the treadmil with a harness.  The harness took 30 pounds off of my standard weight. 

I have been cleared for 3 days of actual running this week starting Thursday.  I am to run every other day for 30 minutes each go.  The other days I should continue to cross train on the elliptical.

I ran 3.2 miles (30 minutes worth) as per my PT.  I felt pretty good afterwards, no pain during the day.  I put some ice around my knee after the run, more of a preventative measure than anything.  Very minor pain in glute while running - subsided quickly though, and that is a very good sign.  I am also running in my super cushy Vomeros for now as well.

I went to the gym during lunchtime and did 45 minutes on the elliptical - 40 minutes with HR in the 120 - 140 range.  So, a good 110 minutes of aerobic work today with the run and elliptical.

The plan is to complete another 30 minute run tomorrow and Monday.  I am seeing the PT Tuesday morning and we will go from there.  I will keep up the cross-training as well.

I ran an easy/recovery 4.2 miles today at around 8:40 - 8:50 pace.  Still have a very minor twinge of pain in the glute - nothing that kept me from running. 

Tomorrow will be a cross training day.  Tuesday morning I will try for 5 miles.  I have my PT appointment 8:30 Tuesday am as well.  I would like to have my run out of the way before I go in and see him.  Therefore, if there are any issues he can address them. 

I would think the plan will be to gradually increase miles every other day for a week and then start running everyday again.  I would love to be at that point by the week of the 27th of September.

We got a cold front last night as well as 2 inches of rain.  I woke up to rain and decided to run at lunch.  But it cleared up and I went out before my PT appointment.  I felt really good - pace in the low 8:00's - I wanted to push it a bit but not too much just yet.

I still had a little stiffness in my lower back and glute - again, nothing that kept me from wanting to run.  The knee/shin splint held up fine.  A little sore.  Mostly my hamstrings and glutes bothered me a bit during the run - probably due to a lack of running the past 4 weeks.

The PT cleared me to run 4 days this week - about 50 minutes for 3 runs and a long run of 8-9 miles.  I see him one more time next week for final clearance and then 3-4 weeks later as a follow-up.  I need to keep doing the exercises that he gave me and cross train on the non-running days.

6 miles easy - pushed it a little to a 7:40 pace for about a 1/2 mile to see how the injury would respond.  Felt pretty good after the run - a bit sore but that is to be expected.  It is not getting worse and I think that is an encouraging sign.

I was cleared for a long run of 8-10 miles on Saturday. Tomorrow will be another cross-training day.

8.5 miles - first 3 uphill - next 3 net down and 2.5 along the Town Lake trail.  I hung with the lead group for 5 miles and fell back gradually.  Tough getting back into it.  My hamstrings complained a bit by mile 6.  Heart rate was around 160 for 8:10 - 7:40 pace going up and back down.  It was 70 degrees - so warm.  Otherwise, I felt pretty good.  Next week I will try to get in 35 miles or so.

An easy 10 miles through a pretty hilly course.  The first 3 miles were a steady up hill, followed by a couple miles of flat road, then some hills going back and the last 2 miles flat on a crushed granite trail.  I ran these miles progressively, over a 9 minute mile to warm up and a 7:30 to finish.  Legs felt pretty good by the last mile.

Cold front arrived - nice and cool during lunch.  Went for an easy run around the pond by the office.  Crushed granite trail is nice and easy on the legs.  I did not have my Garmin - maybe that was a blessing.  I have to say - it was kind of nice to run without it.

OK - I am going to approach my recovery more conservatively.  Specifically, I will ramp up mileage more slowly and run at a slower pace - nothing faster than 8 minute miles and most at 8:30 and slower.  I will also be working more on building up leg strength through my PT exercises as well as some traditional weighted squats.  I need to get my body over this knee problem before resuming regular training.  The PT says it is definitely caused by hip and leg weakness, so that I what I will be concentrating on.  

5 miles today - nothing faster than 9 minute mile pace.  25 minutes at the gym, squats, hip abductors, pull-ups, core and ploymetrics.

Definitely felt DOMS from yesterday's strength training session.  Ran on the dreadmill during lunchtime.  Started slowly, ran the first 1/4 mile at a 10 minute pace and sped up from there for first warm-up mile.  4 miles at 8:45 - 8:30 pace - nice recovery/fat burning pace.  So far my knee is holding up well.  Continue with slow miles @ 5-6 a day.  If I feel good Friday night I will do a 10-12 mile long run on Saturday.

Nice sunny day - 70's with a cool breeze.  I was a bit warm by the end of the run.  Another progressive run today - 8:58 to start - last 3 miles - 7:40's, 7:38, 7:36.  Knee is holding up well - so far no issues.

4th day of taking Animal Flex - probably the best joint supplement out there.  Considering I have been having some sort of knee pain since late July and now it's gone, well, I have to credit the supplement for now.  The jury is still out, of course.

My plan is to up my miles by 20% this week which will put me at 38 - 39. Hold that for 2 weeks and add another 20%.

Rough night last night with my daughter - she could not fall asleep.  I finally got her to sleep and feel asleep on her bedroom floor.  When I woke up and went to bed, I found my son had come in and taken my spot!  Then my daughter stirred and I had to go back.  I finally made it back to my bed at 4:45 - 15 minutes before the alarm went off.  I could hear the rain pouring down and I kept hitting the snooze button until 5:20.  I decided to get up and drive a couple miles to the gym and run my 8 miles on the indoor track. 

Miles were in the range of 8:30 to 7:50.

I am still on track for 40 miles this week.  Increase to maybe 42-43 next week, 50 the next, and back to my base of 55 after that.  I will hold my base for a couple weeks before starting marathon training.

Knee is feeling great which is a relief.

Followed the hardest portion of the Austin Marathon course then looped around to some smaller hills on the way back.  Followed by 8 x 100 m strides.  Overall pace was 8:07 that included the first 2 miles at 9:07 and 8:46 on Town Lake trail before heading up to the hills.  Hit the hills at miles 4 and 5 @ a 8:01 and 7:50 pace, some low 8:00's in the middle miles, and last 4 miles in the 7:50's.

5 miles recovery pace - I had to get up early and run since I have an appointment during lunchtime today.  Great, cool morning, but very dark.  The last turn to my house was pitch black.  I stepped in a hole and took a dive.  I think it was the first time I have fallen during a run.  Scraped up my palm and knee pretty good, my left ankle feels a bit sore but should be fine.

Wow - August flashback this morning.  75 degrees and 85% humidity at 5:45 am.  My plan was to run 3 miles easy to the local track, run some 400's and then 2 miles back.  After the first mile I could tell I was not feeling that great.  I am guessing my body was still recovering from Tuesday's medium long run.  I had to remind myself that I am still coming back from injury and building my base back up.

By mile 3 I felt better.  Unfortunately, the gate to the track was locked.  Not sure why.  I ran a mile back up the road to a section of road that I knew I could just measure 400m out and run that back and forth. 

I ran 8 repeats @ 92-97 seconds each.  Overall average for the 2 miles was 6:24.  The tropical air took a bit out of me as well as not being completely into it.  It was good for me, though.  I am running a 5k on Sunday and I wanted to get some leg speed work done before then to get a feel for the pace again.  It has been several months since my last 5k.  The weather forecast for Sunday am is 45 degrees to start - perfect for me. 

Recovery run tomorrow - short easy run on Saturday - will give me 43 for the week.  Next week I will approach 50 miles.

Great morning weather wise - 50 degrees and sunny to start. 

 I was not sure what to expect from this race.  I have not run a 5k since June and have not done any speed work in the last several months, and have only been back running 5 weeks since my injury. 

I ran a 1.7 mile warm-up to the race, and the same back to the car after the race.

The first mile was great - feeling pretty strong and ended at a 6:02, I passed the 2nd mile marker at 12:20 - so I am thinking at this point breaking 19:00 is in the cards.  But I started to lose steam at about mile 2.5 - a steady - long climb was a killer - just holding on at this point - my mind is telling me to stop - but I was not going to do that.  3rd mile marker was 18:58 - I dropped to a 6:36 mile :-(  I gave everything I had coming around the corner - this was the last 1/3 mile or so - I dropped it down to a 4:40 at one point - 5:03 average.  I wish I could have held it together on mile 3 - I should have at least PR'd. 

I did finish 1st in my division though.and 29th overall.  :-)  By the way, my Garmin says 3.14 miles, I must have not done a good job of following the tangents.

Ran the Decker 1/2 marathon this morning.  The goal was to run around 7:20s, or MGP, with 2 easy before and 2 easy after.  This course is brutal, it is one hill after another, long-long climbs.  This was a perfect training run to help prepare for the Austin Marathon.  I never felt out of breath or stressed until the final mile as I tried to push it towards the end.  Cold and misty to start - I was soaked by the end.  Took it quite easy at the beginning and brought it up to MGP by mile 7.

So how hilly is the Austin Marathon? Didn't they change the course a little a few years back, did that make it more hilly?

Yes, the changed it about 3 years ago. The first 3 miles are steady incline, with a turn around on a parallel street, heading back down, so this should be a net gain, then it is flat until mile 9-10 when about 3 miles of hills start, then some long inclines, but nothing too major. The last 6 are pretty much a net decline back into downtown. So if you can survive miles 9 - 16 you are in good shape. But I am running those exact hills about 2-3 times a week to prepare.

Cold morning but fortunately no wind.   I ran some of the Austin Marathon course - the hilly part, of course.  Probably got in about 6 miles of hills.  First mile was a 9 minute mile warm up dropped the pace from there hitting under 8:00s after mile 3.  Quite a few 7:30s - 7:14 last mile.  Overall pace 7:50's.

Nice cold morning, a bit too windy though.  I did 3 miles easy/warm up followed by 6 @ 7:05, 7:04, 7:01, 6:55, 6:53, 6:59 with 3 cool down in the 7:40's.  I was somewhat disappointed with the tempo miles, I thought I had pushed a bit harder.  I would like to see 6:50s - 6:40s across the board.  Something to shoot for.

Cold and raining - the worst possible combination.  I ran 3 miles warm-up followed by 8 x 800 at 3:13 and progressed down to a 2:58 last lap.  I did not really push it until the final lap.  I felt nice and relaxed on the others - maybe I did not run them hard enough?  I wanted to get a 8 in so I did not push it though.  3 miles cool down. 2 minutes active recovery between laps.  I wanted to get 12 total miles in but ran out of time.

First 20 mile long run.  Got to sleep a bit late (10:45) and woke up 3 times to put my 2 year old back to sleep, got up at 4:50 am to meet up at 5:45 am. I ate a Z-bar @ 5:15 am. We ran 20 miles on the Austin Marathon course - through the hills, north, over and then down to the Capitol and down Congress Ave.  We pushed the pace somewhat.  Now, I need an overall 7:37 per mile pace for a BQ.  We ended up the day with an overall pace of 7:23 - which I think is closer to what I will be able to run.  Anyway, it was definitely a confidence booster to run faster than my BQ pace!  Legs felt pretty fresh afterwards as well.  We run our 22 miles in 2 weeks, I don't plan on pushing that one too fast, as the following weekend I have a 20 mile race that I plan on pacing at a 7:15 to 7:20.  That will be 6 weeks from the Marathon so I will have plenty of time to recover.  I need a nap now!  I hope I can run negative splits like this for the Marathon. Took a gel at miles 12 and 16.

Well I changed inserts in my shoes and the ball of the foot pain went away completely, I ran 13 miles on it with no problems.  A bit of the August injury started to appear again, and I think it was from Monday's run in the Glide shoes.  I won't be wearing them again.  I may give my leg a rest tomorrow.  

 I wanted to run 12 and ended up @ 13 miles at an overall pace in the 7:50's.  Nice chilly and foggy morning. I ran the first 6 miles of the Austin course with some miles around the trail.
